How sleep cycles work
Sleep isn't a uniform state — your brain cycles through four distinct stages over roughly 90 minutes, then repeats:
- N1 (light sleep, ~5%): the drifting-off phase — easy to wake, brief muscle twitches.
- N2 (light sleep, ~45%): body temperature drops, heart rate slows, memory consolidation begins.
- N3 (deep sleep, ~25%): the most restorative phase — hard to wake, growth hormone released, physical repair happens.
- REM (dreaming, ~25%): vivid dreams, emotional processing, memory consolidation. Eyes move rapidly, muscles are paralysed.
Each cycle ends with a brief return to light sleep — the ideal moment to wake up. Waking during deep sleep (stage 3) causes the drowsy, disoriented feeling called sleep inertia, which can last 30 minutes or longer.
Why 90 minutes?
90 minutes is the population average — cycles range from 70 to 120 minutes for different people, and cycles get longer as the night progresses. This calculator uses 90 minutes, which is the most widely cited baseline. Your personal cycle might vary by 10-15 minutes either way.
Tips for better sleep quality
- Keep a consistent schedule. Going to bed and waking up at the same times every day (including weekends) strengthens your circadian rhythm.
- Cool, dark, quiet room. 60-67°F (15-19°C) is ideal for most people.
- No screens 30-60 minutes before bed. Blue light suppresses melatonin release.
- Caffeine cut-off at 2pm. Caffeine has a half-life of about 5 hours — an afternoon coffee still affects sleep at 10pm.
- Morning light exposure. 10-15 minutes of natural light within an hour of waking helps set your body clock.

Why does sleep come in cycles?
Your brain moves through 4-5 stages of sleep every 90 minutes: light sleep, deeper sleep, and REM (dreaming) sleep. Waking up in the middle of a deep-sleep stage leaves you groggy — the well-known 'sleep inertia' feeling. Waking at the end of a cycle, when you're already in light sleep, is dramatically more refreshing.

Adults typically need 5-6 complete cycles per night — that's 7.5 to 9 hours. Younger adults may need 6 cycles; older adults are often fine with 5. Consistency matters more than exact duration.
What is 'sleep debt'?
Sleep debt is the cumulative gap between how much sleep you need and how much you actually get. Losing 1 hour per night for a week creates roughly 7 hours of debt. Unlike financial debt, most sleep debt can only be partially repaid — the effects on cognition, mood, and health add up quickly.
Is it better to have 6 hours of sleep at consistent times, or 8 hours at random times?
Consistency wins in most studies. A regular schedule strengthens your circadian rhythm, improves sleep quality within each cycle, and produces more restorative sleep than sporadic longer sessions. 7-8 consistent hours beats 9 erratic hours.
How long does it take to fall asleep?
The average person takes 10-20 minutes to fall asleep — this is called sleep latency. Under 5 minutes may indicate sleep deprivation. Over 30 minutes might suggest insomnia or too much stimulation before bed. This calculator adds 15 minutes to your bedtime by default.
